Golf Strength Training: What the Evidence Supports
Most golf gym programmes are built from what looks like a golf swing rather than from what the research associates with speed. Those two lists are not the same list.

Golf gym programmes tend to be assembled by looking at a golf swing and inventing exercises that resemble it: cable twists, single-leg wobbles, a medicine ball thrown at a wall. The research that has measured which physical qualities travel with clubhead speed points somewhere less golf-shaped and more ordinary. This page covers what that research found, what it did not find, and how to organise two sessions a week around it.
Everything here is written for a golfer with no current pain and nothing being managed. Anyone with a medical condition, a recent injury or a long gap since they last trained should clear a programme with their doctor before starting one, and work with a qualified coach for the heavy end of it.
What actually travels with clubhead speed
A 2024 systematic review with meta-analysis by Brennan and colleagues in Sports Medicine pooled 20 studies to examine the associations between physical characteristics and clubhead speed, measured with a driver. It is the most useful single document available on this subject, because it aggregates rather than argues.
The pooled correlations look like this. Higher numbers mean the quality tracked more closely with speed across the studies reviewed.

Three things jump out of that table. The strongest single association was jump impulse, which is the total force a golfer puts into the ground during a jump. The explosive measures beat the raw strength measures. And flexibility and balance, the two qualities most heavily marketed to golfers, showed essentially nothing.
The practical translation is that the gym half of golf training should look much more like the gym half of any other power sport than most golfers expect. Heavy compound lifting and fast, unloaded or lightly loaded jumping and throwing. Not cable twists.
Why the golf-shaped exercises transfer poorly
The instinct behind them is understandable. If the swing is a rotation, train rotation, preferably in the same plane and at the same angle.
The problem is that no cable machine, band or weighted club moves at the speed a driver head does, and a movement trained at a fraction of the target speed does not obviously carry over to the target speed. Meanwhile the qualities that did correlate, jump impulse and explosive strength, are trained by movements that look nothing like a golf swing and produce far higher forces than any golf-mimicking exercise can.
There is also an opportunity cost. A session spent on twelve low-load rotational variations is a session not spent on the two or three heavy movements that build the force ceiling everything else draws from.

Strength and rate of force development are two different jobs
The distinction that organises everything else is between how much force you can produce and how quickly you can produce it.
The Titleist Performance Institute's five pillars of golf strength and conditioning, written by strength coach Mike Carroll, lists motor control, mobility and flexibility, stability and balance, strength, and rate of force development. Carroll's analogy for the last two is a car: strength is the top speed, and rate of force development is the nought to sixty. Both matter because the downswing lasts around a quarter of a second, which is not long enough to express slowly built force.
That time constraint is the whole argument for training both. A golfer who is strong but slow to produce force has a ceiling they cannot reach inside the available window. A golfer who is fast but weak has a low ceiling to be fast towards. Carroll's view is that the squat pattern is a good vehicle for both, because it transfers to pushing force into the ground during the swing.
How heavy is heavy
Golfers tend to train at loads that are comfortable, which usually means somewhere in the ten to fifteen repetition range where nothing feels intimidating.
Carroll's article on heavy strength training defines heavy as a resistance that allows a maximum of eight repetitions before failure, roughly 80 percent of a one repetition maximum. His argument is that this range is the best available tool for improving motor unit recruitment, and that larger fast twitch fibres make force easier to produce at all velocities.
He also makes a point specific to golf that is worth knowing. Gaining muscle mass is a genuine problem for sprinters and jumpers, who have to project their own bodyweight. Golfers do not, so added mass supports the ground force side without the penalty other athletes pay for it.
None of that means a golfer new to lifting should load a bar to 80 percent this week. Getting to loads like that safely takes months of technique work, and it is the part of this page most worth doing with a coach standing next to you rather than from an article.
The rotation question, answered properly
Rotation still belongs in the programme. It just belongs in a different form than most golfers use.
The useful rotational work is fast and light: medicine ball throws where the ball leaves your hands at speed, done in low repetitions with full recovery, treated as a power exercise rather than a conditioning one. The useful anti-rotational work is the opposite: resisting a force trying to turn you, which builds the trunk stiffness that lets the hips and chest separate rather than the whole torso moving as a block. Both directions matter. Golf is a one-sided sport, and training only the side you swing towards adds a load imbalance to a movement that already has one.

A two session week that survives real life
Programmes fail because they assume four sessions and get two. Design for two and anything extra is a bonus.

The ordering rule matters more than the exercise selection. Power work has to happen while you are fresh, because it is the quality that degrades first under fatigue and the one that produces nothing when it is done tired. Heavy lifting tolerates a little fatigue. Accessory work tolerates a lot.

What strength training will not do
Two honest limits, both of which get glossed over in golf fitness marketing.
It will not fix a swing. Force applied through a poor sequence produces a faster bad shot, and a golfer whose issue is an out-to-in path will find that the ball curves further offline rather than travelling further down it. Speed is only useful once it is pointed somewhere, which is the argument in how to increase swing speed.
It will not produce a number this page can promise you. The research above measured associations between qualities and speed, not the outcome of a training block, and individual responses to any programme vary enormously. Anyone quoting a guaranteed yardage gain from a gym programme is selling rather than reporting.
There is also a load question worth respecting. Adding force to a body that cannot yet rotate well sends that force somewhere, and the somewhere is often the lower back, which is dealt with in golf back pain. Mobility work is not an alternative to strength training, it is the thing that lets strength training arrive somewhere useful, and the specific routines are in golf stretches.

How to tell whether it is working
Measure the training, not the golf, because the golf has too many other variables in it.
Track the loads you lift and the height or distance of your jumps and throws. Those move first, and they move in weeks rather than months. Clubhead speed, if you have access to a device that reads it, is worth checking every six to eight weeks rather than every session, and the ways of measuring it are covered in how to measure swing speed.
Expect the gym numbers to improve long before anything shows up on a launch monitor, and expect the launch monitor to be noisy. A single session that reads two miles an hour faster is within the range of an ordinary good day. Whether speed is genuinely declining or simply varying is the subject of losing distance.
