Golf Fitness: Mobility First, Then Strength
Most golf workouts are a general gym session with a medicine ball bolted on. What golf actually asks for is range at three specific joints and the strength to control it.

Golf fitness gets sold as a gym programme with a golf sticker on it: bench, squat, some abs, a medicine ball throw at the end. That version costs three hours a week and changes almost nothing. What golf asks for is range at three specific joints, the strength to control it under speed, and rotation trained both ways. This guide covers what transfers and what does not.
Left and right below assume a right-handed golfer. If you play left-handed, swap the two and the rest holds unchanged. Everything here is written for a golfer with no current pain and no injury being managed. If something hurts, that is a different question and it belongs with a clinician rather than a training article.
What the swing actually asks of a body
A golf swing is a rotation that happens in about a fifth of a second, from a standing start, on a body bent forward over a ball. The pelvis has to turn under a torso that is turning further, the mid back has to supply most of that turn, and the whole arrangement has to hold its shape while the arms accelerate.
Which is why golf fitness looks strange next to other sports. Very little of it is about how much you can lift. Almost all of it is about whether a joint has range, whether that range is available at speed, and whether the body can stop rotating as well as start.
The three joints that do the work
Golf loads these harder than daily life ever does, and they are the three that quietly disappear with age and desk work.

The hip figure is the one with a published benchmark attached. The Titleist Performance Institute reports that the average PGA Tour player has over 45 degrees of internal hip rotation on both sides, and links a shortage of it to sway and slide patterns. Most club golfers past forty are nowhere near that, and the swing finds the movement somewhere else instead. The mid back is doing the job, not the lower back
This is the single most useful anatomy fact in golf fitness, and it explains why so much rotational training is aimed at the wrong place.
TPI's article on improving rotation while protecting the lower back cites Shirley Sahrmann's work on how much rotation each region of the spine offers. The lumbar spine contributes roughly 13 degrees in total, at about 2 degrees per segment. The thoracic spine, the section your ribs attach to, is where the rotation is supposed to come from. TPI's summary of the consequence is blunt: good golfers turn at the hips and shoulders, and bad golfers turn at the low back.
Why the standard gym programme transfers poorly
Nothing in a normal gym session is wrong for a golfer. Squats, deadlifts, presses and rows build the base everything else sits on, and TPI's five pillars of golf conditioning lists strength as one of them, alongside motor control, mobility, stability and rate of force development.
The gap is that all of those movements happen in a straight line. Golf happens across the body, so a golfer who only trains in straight lines gets stronger at everything except the thing they came for. Two categories fill that gap, and both are worth more than another set of bench press.
Rotational work trains the body to produce force across itself: medicine ball throws into a wall, cable or band rotations, chops and lifts. Speed matters more than load, because the swing is a fast movement and slow heavy rotation trains something else.
Anti-rotational work trains the body to resist being turned, which is what holds a spine angle together while the arms are moving at speed. A press held out in front of the chest against a band pulling sideways, or a heavy weight carried in one hand only, both do this. It is the least exciting training a golfer can do and the part most obviously missing from the average golf workout.

Where strength genuinely earns its place
Strength training does two things mobility work does not.
The first is durability. The largest available evidence is not golf-specific but it is unusually clear. A systematic review and meta-analysis in the British Journal of Sports Medicine by Lauersen and colleagues pooled 25 randomised trials covering 26,610 participants and 3,464 injuries, and found strength training reduced sports injuries to less than a third, with proprioceptive training also producing a clear benefit. That is across sport in general rather than golf, and it is still the strongest signal available.
The second is that strength work also builds range. TPI's review of the research on strength training, flexibility and durability covers a 2015 study comparing five weeks of static stretching against five weeks of resistance training, which found no statistical difference between them on flexibility tests. Lifting through a full range of motion is, among other things, mobility work.

A week that survives contact with real life
The programme most golfers complete is smaller than the one they design. Two sessions of thirty to forty minutes covers it.

Give it eight to twelve weeks before judging it. Range of motion tends to move within three or four weeks of daily work and strength within six to eight, and the transfer into an actual swing lags both, because the body has to be taught to use range it did not have.
Screening beats programming
Generic golf workouts underdeliver because they treat every golfer as having the same limitation. One player is short on hip rotation, another has a stiff mid back, and a third moves fine and simply lacks strength. The same programme helps one of the three.
Two self-checks narrow it down without equipment. For the hips, TPI's lower quarter rotation test asks you to stand on one leg with hands on the hips and rotate the pelvis as far as it goes both ways, looking for at least 60 degrees each. For the mid back, TPI's seated trunk rotation test has you sit with a club across the shoulders and turn, isolating the trunk from the hips.
Neither is a diagnosis and neither replaces a professional screen. They tell you which joint to spend your ten minutes on, which is most of the value.
What golf fitness will not do
Being honest about the ceiling is part of the advice.
It will not fix a swing fault. A golfer coming over the top with excellent hip mobility still comes over the top. Physical limitations make certain faults more likely, and removing the limitation makes the fix possible rather than automatic.
It will not substitute for setup either. A rounded upper back at address removes available turn before the swing starts, whatever your mid back can do lying on the floor, which is why golf posture is worth reading alongside this.
And it will not warm you up. Training and preparing to play are different jobs. The pre-round version is in warming up before a round, and the stretching question in golf stretches.

Yes, if you can do it with good technique.
