Golf Exercises for Seniors: Rotation and Stability
Training advice aimed at older golfers usually assumes decline and prescribes gentleness. The data says something more specific, and more useful, about what actually goes and what does not.

Most training written for older golfers starts from the assumption that the reader has become fragile, and prescribes accordingly: gentle, seated, cautious. That framing is wrong often enough to be worth abandoning. What the data actually shows is narrower. Some physical qualities decline steeply and others barely move, and the scoring picture is not the straight downward line the advice implies.
That last sentence is not a legal footnote. Training that is right for one 68 year old is wrong for another, and a doctor who knows your history is the only person who can tell them apart.
The scoring picture is not a straight line down
Start with what happens to actual scores, because it changes what the training is for.
Shot Scope's analysis of whether older golfers are better putters, drawn from its tracked amateur database, reports that golfers aged 50 to 59 record the lowest number of putts per round of any age group, and the lowest three-putt rate at 2.1 per 18 holes. The highest three-putt rate belongs to golfers aged 20 to 29, at 3.4 per round. Shot Scope also reports that the 40 to 69 range is where the most six-foot putts are holed.

That is a difference of more than one shot per round on three-putts alone, in the older golfer's favour. Speed and distance decline. Judgement, touch and green reading do not, and on the evidence they improve. The training implication is straightforward. You are not trying to rebuild a golfer. You are protecting the parts that are declining so the parts that are not have something to work with.
What genuinely declines, and how fast
Two qualities go, at different rates, and the difference between them decides the programme.
Strength declines. Power, meaning force produced quickly, declines faster. TPI coach Brett Cohen's article on functional strength and power training for the senior golfer states that muscle power declines faster than muscle strength with age, attributes much of it to the loss of fast twitch fibres, and reports that a typical aging adult loses 30 percent of their muscle mass and maximal strength between the ages of 40 and 70.
A separate TPI piece on training the senior player makes a related observation from the coaching side: most golfers in this age group do not score well on the deep squat and balance items of the TPI screen, and declining aerobic capacity makes it hard for many to finish a round without fatigue, with the last four or five holes being where most strokes are lost.
That fatigue point is the one worth acting on first, because it is the cheapest shot saving available to anyone. Four holes of tired golf is a lot of strokes, and nothing about it is a swing fault.

Rotation is the thing to defend
The swing is a rotation, and the range available at the hips and the mid back sets how much of one you can make without borrowing from the lower back.
What matters here is not touching your toes. It is turning. Specifically, being able to rotate the hips independently of the chest, and being able to rotate the mid back without the lower back doing it instead. When mid back rotation dries up, the lower back takes over the job, which is a poor arrangement it was not built for and one of the routes into golf back pain.
Rotation is also the quality that responds fastest to short, frequent work. Five to ten minutes daily beats an hour once a week by a wide margin, because range of motion is maintained by regular visits to the end of it rather than by long single efforts. Stability is what stops the rotation costing you
Range without control is not much use, and it is the second half that older golfers most often lack.
The stability that matters in golf is the ability to hold a position while something tries to move you out of it: standing on one leg without wobbling, keeping the trunk level while carrying a load on one side, and resisting a rotational force rather than producing one. That is the same quality that keeps you steady on an uneven lie, and it is trained by holding shapes under load rather than by balance boards.
There is reasonable outside support for golf itself contributing here. A two year study reported by Golf and Health, backed by The R&A and carried out by Professor Maria Stokes at the University of Southampton and Dr George Salem at the University of Southern California, found that golfers under 80 had better strength and balance than sedentary non-golfers, with better dynamic and static balance, and that a ten week instructional golf programme improved strength, power, endurance, balance, flexibility and walking performance.
Power work, done sensibly
Because power falls faster than strength, the fast end of training becomes more important with age rather than less, which is the opposite of how most senior programmes are written.
Cohen's TPI article recommends training movement patterns, squatting, lunging, bending, pushing, pulling, twisting and gait, alongside power exercises. It gives no sets and repetitions, and the honest reason is that the right dose depends on the person. What can be said generally is that power work is short, fast and unfatiguing by design: few repetitions, full recovery, stopped the moment speed drops.
For most older golfers the sensible entry points are low-amplitude and controlled rather than a box jump. A medicine ball throw into a wall, a fast stand from a chair, a brisk step up. Speed of intent matters more than the load, and none of it should be done tired or on a surface that could give way. A week that fits around actual golf
Two sessions a week plus daily mobility is the version most people sustain. Everything below assumes no current pain and a doctor's clearance where there is any medical history.

TPI's senior training article describes an eight to twelve week programme of weight training three days a week plus aerobic work three days a week on the non-training days. That is a good target for anyone with the time. Two sessions is the version that survives a full diary, and a programme you repeat beats a better one you abandon.

What to expect, and what not to
Rotation improves quickly, usually within three or four weeks of daily work, and it is the change most likely to show up in your golf.
Stability and strength take longer, somewhere between eight and twelve weeks before it feels different on the course. Power is the slowest to arrive and the fastest to disappear when you stop.
What nobody can promise is a distance figure. Speed loss with age is real, training may slow it, and how much it slows for any individual is not something an article can forecast. What is far more reliably available is finishing eighteen holes without the last four falling apart, which on TPI's own account is where most strokes are lost, and which is worth more than a few yards off the tee anyway.
